Strength Training for Trail Runners: What the Research Supports
Heavy strength and plyometrics improve running economy - and the benefit is largest under fatigue. A coach's two-session weekly programme for trail and ultra runners, with exercises, loads, and scheduling.
The short answer
Two 30-minute sessions per week of heavy, low-repetition strength work plus plyometrics improves running economy in trained runners by roughly 2-8%, with the largest benefits appearing under fatigue - late in a long race. Prioritise single-leg loaded movements (split squats, step-ups), a hip hinge, calf work through full range, and slow-tempo eccentrics for downhill protection.

Strength training is the part of trail training with the best evidence-to-adoption ratio in the sport. The research is consistent, the time cost is small, and most runners still treat it as something to do when there is a spare half hour, which there never is.
What the research actually says
Three findings are robust enough to build a programme on.
Heavy resistance training improves running economy in trained runners. Systematic reviews and meta-analyses have found improvements of roughly 2-8% in running economy from adding strength work to endurance training, with heavier loads and longer programmes producing larger effects. Economy is how much oxygen you need to hold a given speed - improving it means going the same pace for less, all day, which is precisely the ultra currency.
It does not make you slower or heavier. The persistent fear that lifting adds bulk does not survive contact with the data. Low-rep heavy training with running volume alongside produces neural adaptations - better recruitment, better rate of force development, stiffer tendons - with minimal hypertrophy.
The effect appears largest under fatigue. The most interesting recent line of work is on economy durability: strength-trained runners hold their economy better late in a long effort than runners who only run. A 2025 study adding maximal strength and plyometric work twice weekly for ten weeks found the fatigued-state benefits exceeded the fresh-state ones.
For a road 10K runner that is a nice bonus. For someone racing for eight hours in the mountains, it is the entire point.
And a fourth, less quantified but consistent in practice: eccentric strength work builds tolerance for downhill loading, which is the mechanical demand that ends more ultras than any cardiovascular limit.
The principles
Heavy, low reps, full recovery. Three to six repetitions at a load where the last rep is genuinely hard, two to three minutes of rest between sets. If you can do twelve, it is too light for this purpose. The goal is neural, not metabolic - you are not trying to get out of breath.
Single-leg bias. Running is a series of single-leg loaded movements on uneven ground. Bilateral squats and deadlifts have their place for absolute load, but split squats, step-ups, and single-leg hinges transfer more directly.
Full range on the calves. The calf complex - gastrocnemius and soleus - absorbs enormous load in running, and the soleus in particular is heavily involved in descending. Train both straight-knee and bent-knee variants, and take them through complete range including a deep stretch at the bottom.
Twice a week is the dose. Two sessions produce nearly all the available benefit. A third session mostly costs you running recovery.
Keep it going year-round. The most common mistake is treating strength as an off-season activity and dropping it twelve weeks out from a race. Detraining takes weeks, and the taper is exactly when you want that late-race durability intact. Reduce the volume in the final two weeks, do not stop.
The programme
Two sessions a week, roughly 30-35 minutes each. Schedule them on the same days as your hard running - after the run, or several hours later - so easy days stay genuinely easy.
Session A: heavy strength

Warm up for both with five minutes of easy movement and a set or two at light load. Do not skip that.
Progression
Add load, not reps. When 4 x 5 split squats feel manageable at a given weight, add weight rather than doing 4 x 8. The rep range is doing a job.
A reasonable schedule across a training year:
- Off-season / base (12+ weeks out): heaviest loads, three sets to four sets, both sessions at full volume. This is when you build the strength.
- Build (8-12 weeks out): maintain load, trim a set per exercise if running volume is high. Keep the plyometrics.
- Peak (4-8 weeks out): two sessions, reduced volume, keep the intensity. You are maintaining, not building.
- Taper (final 2 weeks): one short session, light, a week out. Nothing heavy in the final five days.
What about a plyometric-only approach?
Plyometrics alone improve running economy - there is decent evidence for that, and hill sprints are a plyometric stimulus you can get for free at the end of an easy run. If you genuinely cannot get to a gym, six to eight 10-second maximal hill sprints twice a week, with full recovery, is a legitimate minimum viable programme.
But heavy strength and plyometrics are complementary rather than interchangeable. Heavy work builds the force capacity; plyometrics teach you to express it quickly and build tendon stiffness. Programmes with both outperform either alone.
Injury prevention: what it does and doesn't do
Strength training reduces running injury rates - the literature on this is reasonably strong across running populations. The mechanism is mostly about tissue capacity: stronger muscles and stiffer tendons tolerate more load before failing.
What it does not do is protect you from a training error. No amount of split squats will save an Achilles from a 40% jump in weekly vertical. Strength raises the ceiling; it does not change the fact that you have to approach the ceiling gradually.
The specific trail vulnerabilities worth targeting:
- Achilles and calf: full-range calf work, both knee positions, and isometric holds.
- Anterior knee pain: quad strength, particularly eccentric, plus hip abductor work.
- Ankle sprains: single-leg balance work on unstable ground, plus peroneal strength. Genuinely useful, and cheap - two minutes of single-leg balance while brushing your teeth counts.
- Hip and IT band problems: lateral hip strength, side planks, and single-leg control under load.
Common mistakes
Circuit training instead of strength training. Twenty minutes of high-rep bodyweight work with short rests is a cardiovascular session in a gym. It is not without value, but it is not what produces the economy improvements, and you already have a much better way to train your cardiovascular system.
Going too light out of caution. A load you can lift fifteen times is not building maximal strength. Start conservatively on technique, then load it properly.
Lifting on easy days. This turns your easy days into moderate days and undermines the whole intensity distribution. Stack hard with hard.
Dropping it during the build. Precisely backwards. The durability benefit is what you want on race day.
Adding plyometrics before a strength base exists. Jumping is high force. Build the strength first, then add the power work - three or four weeks of heavy work before the plyometrics start.
Strength work is also the part of training most likely to get quietly dropped when life gets busy. If you want it programmed into a week that already has running in it, and adjusted when the week falls apart, that is what coaching is for.
